How Indigenous Diets Fed the Gut for 10,000 Years

  • Fossilized human waste from pre-contact sites shows ancestral diets carried 80 to 150 grams of fiber a day. The modern American average is about 15 grams.
  • Most people trying to “eat more traditionally” begin reaching for wheat and dairy first. That’s a mistake. Fewer than 5% of Native Americans carry the lactase persistence mutation that lets adults digest milk sugar comfortably.
  • Corn treated with wood ash or juniper ash, a process called nixtamalization, is not a flavor step. It is what makes the protein and calcium in that corn actually available to your body.
  • Thirty or more different plant foods a week is the single strongest predictor of gut microbial diversity in the American Gut Project’s data, and it is closer to how pre-contact diets actually worked than any modern meal plan I have seen.
  • I don’t recommend jumping straight to an all-wild, all-foraged diet. I’ve watched that backfire fast, and I’ll explain why further down.

Eighty to one hundred fifty grams of fiber a day. That is what researchers found analyzing fossilized human waste from pre-contact sites across the Americas.

It is roughly five to ten times what the average American eats now, and I did not learn that number from a textbook first. I learned it from indigenous ancestral diet gut health conversations with people relearning their own family’s foodways from almost nothing written down.

What Did Pre-Contact Diets Actually Look Like?

There was no single “Indigenous diet.” A community fishing salmon runs in the Pacific Northwest ate almost nothing like a family farming corn, beans, and squash in the Northeast Woodlands.

Both looked different again from Arctic communities living on seal, caribou, and fermented fish. What they shared was density and diversity, not restriction.

Traditional Arctic diets built around seal, walrus, caribou, and wild-caught fish supplied vitamin C from raw organ meats and kelp at levels that would surprise most people who assume vitamin C only comes from citrus. Raw caribou liver alone can carry close to 24 milligrams per 100-gram serving.

Further south, agriculture centered on corn, beans, and squash grown together, a companion-planting method that did double duty as a nutritional system. I get into the mechanics of that more when I talk through three sisters benefits with people just starting to garden this way.

An estimated 60% of the food crops grown worldwide today were first domesticated in the Americas, including corn, beans, squash, potatoes, tomatoes, and peppers. This wasn’t a marginal food system, and most of the world still eats from it every day without knowing where it came from.

Why Does Nixtamalized Corn Matter So Much?

An older relative who taught me this method once walked me through soaking dried corn in a wood-ash solution overnight, the way it had been done in her family for generations. I assumed it was mainly about texture.

It is mostly about nutrition. (nixtamalization – soaking corn in an alkaline solution, traditionally wood ash or lime, which unlocks nutrients that would otherwise pass through the body undigested) is the difference between corn that feeds you and corn that mostly feeds your gut bacteria on the way through.

A traditional nixtamalized tortilla carries roughly 3 to 5 grams of usable protein per serving. Skip the step and rely on corn as a staple, and you’re eating a food that looks nutritionally complete on paper without quite delivering on that promise.

This is one of those quiet technologies that gets lost first when a food tradition gets disrupted, because it looks like an extra step rather than the point of the recipe. I’ve had to explain that distinction more times than I expected.

What Happened to These Food Systems?

Forced relocation onto land unsuited for the crops communities had spent generations adapting to their home territory did more than disrupt farming. It cut people off from the specific soil, water, and seed lines their agricultural knowledge was built around.

Many families became dependent on commodity rations of white flour, sugar, and canned meat for the first time in their history, and that shift shows up in the health data today. Diabetes rates in many Native communities run several times the national average.

It is not because of anything inherent to the people. It’s the predictable result of a food system deliberately dismantled within living memory, in some families within two or three generations.

I say this carefully because I’ve had foraging wild edible plants conversations with a community elder, Joseph, who remembers exactly which grandparent still knew how to identify and prepare wild greens. He can tell you the exact generation that knowledge broke off in his own family.

The break was not gradual. It was engineered, and the health consequences we’re still tracking today follow directly from it, something I go into with real numbers in native american diabetes history.

What Does This Look Like Rebuilt in a Modern Kitchen?

People I work with on traditional food preparation usually start in one of two places. Either they grew up with almost none of this and are building it from research and relatives’ fragments of memory, or they grew up eating processed food with limited fresh food access and are relearning it as adults.

One of the gardeners I work with, William, spent years sourcing ingredients directly from Native growers to rebuild a traditional family menu piece by piece. He told me the hardest part wasn’t the cooking.

It was tracking down corn varieties, squash, and beans that actually matched what his grandparents would have grown. Most grocery store produce has been bred for shipping durability, not nutrition or flavor.

My own son, Ethan, went through something smaller but related when he tried cutting out processed grains for two months. He leaned almost entirely on wild-caught fish, root vegetables, and foraged greens.

He lost weight fast, his energy tanked, and he ended up with digestive cramping that took weeks to resolve. The problem wasn’t the traditional foods, it was that he cut out every plant-based protein source, including legumes, at the same time.

His gut simply didn’t have the microbial diversity built up yet to handle that abrupt a shift. We slowed it down and added back a wider range of plants, including nuts, seeds, and cooked-and-cooled starches like resistant starch, wild rice and corn beans.

It resolved within about three weeks once the plant variety came back up. That’s the part people skip when they hear “eat traditionally” and picture a single dramatic meal instead of a whole system.

Why Do 30 Different Plants a Week Matter More Than Any Single Superfood?

The American Gut Project, one of the largest citizen-science microbiome studies ever run, found that people eating 30 or more distinct plant types a week had measurably higher gut microbial diversity than people eating fewer. That held regardless of whether they were vegetarian, omnivore, or something else entirely.

That number lines up almost exactly with how pre-contact diets worked. Hunter-gatherer populations studied today, including the Hadza of Tanzania, rotate through dozens of seasonal tubers, berries, wild honey, and game across a year.

Their gut microbiomes are consistently more diverse than diets built around a handful of staple crops. This is where I think a lot of modern “eat like your ancestors” advice goes sideways, because it becomes about one hero ingredient instead of the actual pattern, which was breadth.

Thirty different plants a week sounds like a lot until you count wild greens, roots, berries, nuts, seeds, and cooked-and-cooled starches as separate entries. Most weeks it adds up faster than people expect once they start actually counting.

Does Traditional Fermentation Actually Change Anything?

Fermented foods show up across nearly every traditional foodway on this continent, from fermented fish preparations in Arctic communities to fermented corn traditions further south. This isn’t a coincidence.

Fermentation was one of the main tools available for preserving a harvest through winter, and it happens to also feed beneficial gut bacteria in the process. A community gardener I’ve worked with put it simply: her grandmother never called it “gut health,” she called it “not wasting the harvest.”

The health benefit and the preservation method were the same action, not two separate ideas layered on top of each other the way we tend to frame it now. That distinction matters more than it sounds like it should.

Diets built on complex plant fibers, the kind found in traditionally prepared corn, beans, roots, and fermented vegetables, support beneficial bacteria like Faecalibacterium prausnitzii and Akkermansia muciniphila. Both are linked to lower inflammation and a healthier gut lining.

Research on present-day traditional populations such as the Tsimane of Bolivia and the Tarahumara of Mexico, eating largely unprocessed corn, beans, and wild game, shows notably low rates of the metabolic disease common in industrialized diets. That’s not a small or isolated finding, it shows up across multiple separate population studies.

What About the Foods That Replaced All of This?

When traditional food systems were disrupted, what replaced them wasn’t a neutral substitute. Government commodity programs supplied white flour, refined sugar, and canned meat, foods that were shelf-stable and cheap to distribute but nutritionally almost nothing like what they replaced.

Some of what got built from those rations, like fry bread, carries a complicated weight today. It’s food born directly out of scarcity and displacement, and it also became something people made their own under conditions nobody chose.

I’m not going to pretend that history is simple, and I’m not going to flatten it into a single lesson. What I will say plainly is that the nutritional gap between commodity rations and pre-contact diets is enormous, and closing even part of that gap is what this whole rebuilding process is really about.

Is Anyone Actually Rebuilding This at Scale?

Yes, and not just in individual kitchens. Community-led reclamation projects now exist where families garden together, harvest wild foods as a group, gather native salt, raise turkeys, and process shared game cooperatively rather than everyone sourcing food alone.

That cooperative structure matters more than it might sound like on paper. A family that still prepares food traditionally told me the biggest barrier to eating this way wasn’t knowledge, it was that traditional harvesting and processing was never designed to be done by one household in isolation.

Drying, fermenting, and preserving a harvest at the scale that actually gets a family through winter takes more hands than most modern households have. Community gardens and shared processing solve a labor problem, not just a nutrition problem.

I’ve watched this play out with a longtime practitioner of traditional food preparation I know, who assumed he’d need a large plot of land to grow anything worthwhile. He started with a shared community garden bed instead, and within one growing season had more variety in his diet than he’d had in years of grocery shopping alone.

What Should You Actually Put on Your Plate This Week?

Concrete beats abstract here, so let’s get specific. A traditionally prepared plate built on this model might include cooked-and-cooled wild rice or corn, a serving of beans or lentils, a foraged or cultivated green, a small portion of fatty fish or game, and something fermented on the side.

That’s five to six plant types before you’ve counted anything else in the week, and it maps directly onto the 30-plants-a-week target without requiring a single exotic ingredient. Frozen wild rice, dried beans, and a jar of sauerkraut from a grower in our local food community get you most of the way there without any foraging at all.

If you do want to forage, start with something forgiving and well-documented rather than anything that requires expert identification skills you don’t have yet. Wild berries in season, or greens you can buy pre-identified from a grower you trust, are a safer entry point than mushroom hunting on your first attempt.

Build the fermented component last, once the plant variety is already solid. A jar of properly salted, unpasteurized ferment adds live cultures on top of the fiber diversity you’re already working on, and the two together do more for gut health than either alone.

Where Do You Actually Start?

Not with a total overhaul. I’ve watched that fail more often than it works, including with my own son.

Start by adding rather than restricting: one new plant food a week, cooked-and-cooled starches instead of fresh-cooked when it makes sense, and one traditionally fermented food if you don’t already eat any. Small additions compound faster than people expect.

If you’re rebuilding a specific family or regional foodway, the ingredient sourcing is usually the slow part, not the cooking. William’s multi-year project to source the right corn and squash varieties is not unusual, so give yourself that runway instead of expecting a weekend of research to get you there.

And be honest about what your gut can currently handle. A diet that fed people for ten thousand years is not automatically gentle on a digestive system that grew up on none of it, so go slower than feels necessary, especially with fiber and fermented foods.

Let the diversity build over months, not days. Ten thousand years of dietary knowledge did not disappear because it stopped being useful, it was interrupted, and rebuilding it, even partially, is less about nostalgia than reconnecting with one of the most nutrient-dense, microbially diverse food systems humans have ever eaten from.
